Barefoot Running: What Science Says

Walking barefoot flips that around: Instead of protecting the foot, you let it work. Science shows that this has amazing effects. But only if you approach it correctly.

What barefoot running does to your body
What is barefoot running? Barefoot running (also Natural Running) refers to walking and running without conventional shoes or with so‑called minimalist shoes. These shoes have no drop (height difference between heel and forefoot), no cushioning and a flexible sole that lets the foot work naturally.
In a conventional running shoe your foot lands on the heel with every step. The cushioning absorbs the impact. The problem: researcher Dr. D. Casey Kerrigan showed in a study (published in the PM&R Journal, 2009) that cushioned running shoes with a heel raise increase knee joint load by 37 percent and hip load by 54 percent. The cushioning shifts the forces instead of eliminating them.
Barefoot runners, on the other hand, land on the midfoot or forefoot. This was demonstrated in a widely‑cited study by Daniel Lieberman at Harvard University (Nature, 2010): the forefoot strike produces no impact peak because the calf muscles and ankle joint act as natural springs. The foot does what it was built to do.
The result: stronger foot muscles, better proprioception (depth perception) and a more natural running style. Anyone who does regular Mobility Training knows the approach: don’t replace the body with external aids, but use it more effectively.
The Transition Phase: Why Everything Should Be Slow
Here’s the flip side: going barefoot isn’t just taking off your shoes and hitting the road. Your foot may have spent 20 or 30 years in cushioned shoes. The muscles are underdeveloped, the tendons shortened, proprioception dulled. An immediate switch overwhelms the musculoskeletal system.
Brigham Young University reported in a study (Ridge et al., Medicine & Science in Sports & Exercise, 2013) that runners who transition to minimalist shoes too quickly face a higher risk of mid‑foot bone edema and Achilles‑tendon problems. The most vulnerable are those who log more than 35 km per week and individuals weighing over 71 kg.
The good news: a review in the British Journal of Sports Medicine (2016) concluded that barefoot running does not lead to more injuries, provided there’s enough adaptation time. Patience is the key.
The 12‑Week Transition Plan:
Weeks 1‑4: Walk barefoot for 15‑20 minutes each day (inside, garden, lawn). No running. Just walking. The foot muscles need to wake up first.
Weeks 5‑8: Wear barefoot shoes in daily life. Take short strolls on varied surfaces. Jog no more than 10 % of your usual mileage in minimalist shoes, the rest in conventional trainers.
Weeks 9‑12: Gradually raise the share of barefoot shoes to 30‑50 %. Listen to your body: if calves, Achilles tendon or mid‑foot hurt, take a break. The body needs recovery.
Barefoot Shoes: Which One Is Right for Beginners?
Barefoot shoes range from fully minimalist (zero cushioning, ultra‑thin sole) to transitional models with light padding. For beginners, shoes with a bit more sole thickness are advisable:

Three Exercises to Prepare Your Foot
Before you start running, prep your feet. These three exercises strengthen foot muscles and boost mobility:
1. Toe Yoga (5 minutes daily): Sit down, spread your toes as far as you can. Then move them individually: lift the big toe, press the others down, then reverse. Sounds simple, but it isn’t. Most people can’t control their toes separately because the neural pathways have fallen asleep.
2. Single‑leg stand on an unstable surface (3 × 30 seconds per side): Stand barefoot on a rolled‑up towel or a balance pad. Hold for 30 seconds. You’ll feel your foot constantly correcting itself. This trains deep muscles and proprioception—the exact skills you need for Japanese Walking and barefoot running.
3. Calf raises on a stair edge (3 × 15 reps): Place the balls of your feet on a step with heels hanging free. Press up slowly, then lower until the heel drops below the step level. This stretches and strengthens the calf muscles and Achilles tendon simultaneously. Both need to be ready before you switch to forefoot running.
The most common mistakes when transitioning
Mistake 1: Too much, too fast. The most common mistake. You buy minimalist shoes and immediately run your usual 10‑kilometre loop. The next day your calves and Achilles tendon hurt. After two weeks you get mid‑foot complaints. Rule: Never increase your weekly mileage in minimalist shoes by more than 10 percent of your previous distance.
Mistake 2: Keeping the heel cup. Running in minimalist shoes with a heel cup is the worst thing you can do. Without cushioning, the full impact goes straight to the knee and hip. Switching to barefoot necessarily means switching to a mid‑foot or fore‑foot platform. Most people do this intuitively, but not everyone. Pay conscious attention to your platform.
Mistake 3: Only on asphalt. Start on soft surfaces: grass, forest trails, sand. The sensors on the sole of your foot need to get used to the unfiltered signals first. Asphalt and concrete come later, once the muscles are strong enough. Anyone who has already started running knows the principle: build up slowly rather than collapse quickly.
Barefoot running isn’t a fad that will disappear next season. It’s a return to what the human foot has been doing for millions of years. Science confirms the benefits, as long as the transition is respected. Your foot is stronger than you think. It’s just forgotten how. Give it 12 weeks, and it will remember.
