Rowing Machine Training: Why the Erg is the Most Honest Full-Body Workout

86 percent. That’s how much muscle mass fires simultaneously during a clean rowing stroke, and that’s exactly why the erg is so brutally honest. On almost no other cardio machine is it harder to hide poor technique. I spent six weeks on a Concept2 convinced that rowing was mostly arm work. Wrong. The legs push first, then the back opens, and the arms come last – doing the smallest share of the work. Reverse that sequence and you’ll have shredded shoulders within two weeks, wondering why your split won’t drop. This article is the explanation I wish I’d had at the start.

  • Legs first, arms last. The stroke runs in four phases: leg drive, back swing, arm pull, then everything in reverse. Starting with the arms sabotages the entire power transfer.
  • The damper is not the resistance. The lever from 1 to 10 works like a gear on a bike, not like a weight. What actually matters is the drag factor, and for most people that sits between 110 and 130.
  • The split is your only honest number. The 500-metre pace shown at the top of the display tells you more about your fitness than any calorie readout. Train against it, not against how fast you feel.
  • Low stroke rate, hard pull. 20 to 24 strokes per minute with real power beats 30 frantic half-strokes every time. Higher frequency rarely means higher output.
  • Hyrox brought the erg back. The 1,000-metre station has pulled the rowing machine out of the corner it had been gathering dust in for years. Suddenly half the box is working on technique again.

 

Why the Erg Engages 86 Percent of Your Muscles at Once

Most people sit down on the rowing machine and pull. With their arms, because that’s where the handle is. That’s exactly where the mistake begins. A rowing stroke is a chain that starts at the feet: legs extend, hips open, the back swings back, and only at the very end do the arms bend in. The large muscles generate the power; the small ones deliver the final inches.

That’s why rowing engages roughly 86 percent of skeletal muscle in a single movement: legs, glutes, spinal erectors, lats, rear shoulder girdle, core, biceps. A solid erg session leaves you drained in a different way than 30 minutes on the elliptical, because almost no muscle group gets to sit this one out.

The second advantage: rowing stays easy on the joints as long as your technique holds up. There’s no impact like in running and no unilateral load like on many machines. The movement is symmetrical, and you control the intensity with every single stroke.

The Stroke in Four Parts: Legs, Back, Arms, Recovery

Concept2 breaks the stroke into two halves: the drive and the recovery. During the drive you do the work; during the recovery you set up the next pull. For the drive, there’s a sequence you can memorize like a counting pattern.

Catch: You’re sitting forward, shins vertical, arms extended, torso angled slightly forward. Drive: Legs push the seat back, as if you were doing a leg press. Only once the legs are nearly straight does the back swing up, and only at the very end do the arms pull the handle in below the ribs. Finish: Legs extended, a slight layback, handle at the belly. Recovery: Arms extend, torso tilts forward, then and only then do the knees bend again. Always in that order, never simultaneously.

The most common mistake is what rowers call “shooting the tail”: the legs extend, but the torso stays slumped forward. You lose power transfer and your split stays high. Rowing one session deliberately slowly and keeping the sequence clean will do more for you than three full-throttle sessions with broken technique.

Damper Is Not Resistance: What the Drag Factor Actually Does

This is where the biggest misconception lives. The flap on the side of the flywheel, numbered 1 to 10, looks like a resistance dial. It isn’t. It controls how much air flows into the housing. That changes the feel of the stroke, not the work you actually put in.

The honest number is called the drag factor and lives in the monitor’s menu. It measures how quickly the flywheel decelerates between strokes. Concept2 quotes a range of roughly 80 to 220. Competitive rowers often go surprisingly low – many around 130. Damper on 10 feels powerful, but for most people it destroys technique after 500 metres. If a machine in the gym is set to 10, someone adjusted it, not optimised it.

My tip from six weeks in: set the damper to 4 or 5, pull up the drag factor in the monitor once, and memorise that number. That way you row every Concept2 with the same feel, no matter how dusty the flap is. That’s the moment you stop guessing against a machine and start training with a number.

The erg doesn’t lie. It shows you in one number exactly whether your stroke had power today – or whether you were just busy.

What You’re Actually Measuring in the First Week

Forget the calorie display. It’s an estimate and worthless for training. The two numbers that matter are right next to it: the split and the stroke rate. The split is the time it would take you to cover 500 metres at your current pace. A lower number is faster. That’s the benchmark for every bit of progress.

The stroke rate – strokes per minute, or spm – tells you how many pulls you take per minute. For aerobic base work, 20 to 24 strokes with solid pressure is plenty. It sounds counterintuitive, but at the same split, slower and more powerful almost always beats fast and frantic, because lower stroke rate with more force generates greater resistance. For Hyrox pace many go higher, into the 26 to 30 range, but you build up to that – not on day one.

A simple starting point: ten minutes easy, focusing only on the sequence legs-back-arms. Then five one-minute intervals with some pressure, one minute rest between each. Note your average split. Repeat exactly this session two weeks later. If the split drops, your technique is working. If it doesn’t, the culprit is almost always the sequence, not your strength.

Erg Comeback via Hyrox: Why the Machine Is Back

For a long time the rowing machine stood in the corner of the gym – the one people draped their towels on. That has changed, and the reason is Hyrox. The fitness race has a fixed 1000-metre rowing station in its format, and suddenly half the box is practising stroke technique again, because without form you genuinely bleed time here.

The appeal for beginners is real: the erg is one of the few pieces of equipment that demands endurance, strength, and technique in a single movement while simultaneously giving you hard data. You don’t need a coach to get started – just the right sequence and one number to keep chasing. And unlike running, the weather has no say in whether you train today.

What damper setting should I use?

Is rowing good for weight loss or building strength?
Primarily for building endurance and muscular stamina. Because so many muscle groups work simultaneously, calorie burn is high – which supports weight loss. It won’t replace pure max-strength work like heavy deadlifts, but for an effective full-body workout in a single movement, few exercises come close.
Does rowing hurt your back?
Not with clean technique. Back pain almost always comes from rounding the lower back at the catch or pulling with the upper body before the legs have driven. Keep your chest open and let the legs initiate the work. If you have a pre-existing condition, start with short sessions and a low drag factor.
How many times a week should I train on the erg?
Two to three sessions a week are enough for clear progress – one of them ideally a long, easy steady-state piece of 20 to 30 minutes, the others shorter intervals. Because rowing is low-impact, the body tolerates more volume than running. More important than frequency is starting every session with technique, not pace.
