Muscle-Building Nutrition Plan: What Outdoor Athletes Need to Eat

For three weeks I weighed every single meal-until the mistake became glaringly obvious: half my research came from bodybuilding forums written for people who aren’t running 60 kilometres a week. Outdoor athletes build muscle differently. You need strength on the rock, power on the climb, and enough stamina for the long session that follows. That’s where most plans collapse. They pile protein sky-high and forget that at altitude your body burns carbohydrates-the very fuel it needs for growth. This plan focuses on five dials you can actually turn, and one you’re probably overestimating.

The order of these five points is intentional. If you start with timing and only loosely sort protein, carbs and calories, you’re wasting energy on the wrong dials. That’s exactly what I did for months.

1. Protein: The point where more stops being better

Protein targets have remained remarkably stable for years. A much-cited meta-analysis by Morton and colleagues from 2018 reviewed 49 studies and drew a clear line: roughly 1.6 grams of protein per kilogram of body weight is all you need for maximum muscle growth. Anything above that showed no additional benefit on average.

So why does the plan cap at 2.2 grams? Because outdoor training burns through more than a clean, isolated strength program. If you run, climb or cycle a lot, your total energy expenditure rises and you can slip into a deficit after long sessions. A little extra protein in those phases protects your muscle mass. The upper limit is your insurance policy-not a growth accelerator.

Practical translation for a 75 kg athlete: 120 to 165 grams of protein daily. That sounds like a lot until you split it across four meals-then it’s 30 to 40 grams per plate, say a chicken breast, a large tub of skyr or a hearty serving of lentils with egg.

2. Carbohydrates: The shield most people cut

This is where most muscle-building plans for endurance athletes lose their way. They borrow the low-carb logic from strength sports and miss the fact that your body burns glycogen first on a long run. When that’s gone, it taps whatever’s available-and that can mean your own muscle protein.

Carbs serve two roles when you’re building muscle and training for endurance. They top off glycogen stores for the next session and they spare protein. As long as carbs are plentiful, your body doesn’t have to break down protein for energy. For moderate training loads, aim for about 5 to 7 grams per kilogram each day; in heavy weeks, nudge it toward 8.

The mistake I once made: I thought less carbs meant leaner. In reality, I was just constantly fatigued and my best times collapsed. The muscles only started growing once the rice bowl returned to my plate.

3. The calorie surplus that won’t slow you down

Muscle growth needs extra energy. Without a surplus, your body turns stingy with repair and growth after long efforts. The real question is how big the surplus can be before you feel like you’re lugging a backpack up every hill.

Pure strength athletes can pile on more and cut later. That approach is too blunt for you. A modest daily surplus in this range builds muscle slowly but cleanly and keeps your weight in a zone where you still move freely. Anything faster often ends up as fat on your hips and drags on every climb.

My rule of thumb: if the scale climbs more than one percent of your body weight over four weeks, dial back the surplus. You want muscle-not a rucksack that never comes off.

4. Spreading intake throughout the day beats the anabolic window

Now to the point almost everyone overestimates: the famous anabolic window right after training. For a long time the rule was that you had to push protein within 30 minutes, otherwise the session was wasted. A meta-analysis by Aragon and Schoenfeld has widened that window considerably. What counts over the entire day is how much protein you consume, not the seconds after your last rep.

Instead of rushing for the shaker, spread your protein across three to four meals of 25–40 g each. This steady stimulus keeps muscle protein synthesis elevated all day. A single large portion at night plus the rest in snacks performs worse than an even distribution.

One exception remains: if you train early and fasted, a meal soon after is beneficial because nothing came in overnight. That’s not a magical window, just simple logic. The tank was empty, so you top it up.

5. Fat: the dial you mustn’t turn all the way down

Fat has fallen out of favour for muscle building because it delivers the most calories per gram. Yet it can’t drop below a certain level. Consistently too little fat drags on hormone balance, and hormones like testosterone directly steer your muscle growth.

The practical lower limit that has proven itself is about 0.8 g of fat per kg of body weight. At 75 kg that’s roughly 60 g a day-think a handful of nuts, a splash of olive oil, and the fat in eggs and fish. Lean on unsaturated sources and omega-3 from fatty fish; that also aids recovery after tough sessions.

Follow the order and the rest almost takes care of itself: lock in protein and fat as fixed points, then fill the remaining energy needs with carbs. That way you reconcile growth and endurance without one eating the other alive.
