Sports science is clear: The optimal running temperature is between 7 and 15°C. In this range, the body’s cooling system works most efficiently — less sweating, stable pulse, better endurance performance. Not without reason, most marathon world records are set in October.

Psychologically, autumn has another advantage: Building a running routine now will carry over into winter. Habit research shows that 66 days of consistent training are enough to develop an automatism — perfect timing for an October start.

Equipment for Autumn Runners

Layer 1 (Base): Functional shirt made of merino wool or synthetic material. Cotton is taboo — it stores sweat and cools down.

Layer 2 (Insulation): Thin running jacket with wind protection. Below 5°C, add a light fleece layer underneath.

Shoes: From October, trail shoes with Gore-Tex membrane are worth it. Wet leaves on forest paths are slippery — road running shoes have zero grip here.

Visibility: Days are getting shorter. Reflective elements and a headlamp (from 20 Euro) are not optional, but mandatory.

The Best Autumn Routes in Germany

Munich’s Englischer Garten offers a 12-kilometer circular route through golden foliage. The Isar trails south of the city are a dream for trail runners. In Berlin, the Grunewald is a classic: Hills, lakes, forest paths — up to 20 kilometers at a stretch are possible.

In Hamburg, the Alster Runde (7.4 km) is an urban classic, while the Sachsenwald is ideal for longer forest runs. The Black Forest offers challenging elevation gain for ambitious trail runners.

Rule of thumb: Dress as if it’s 10°C warmer than outside. Below 10°C, a windproof running jacket makes sense, and below that with a fleece layer.

Is running in the rain harmful?

No — as long as you don’t get chilled. Functional clothing and a quick change after the run are more important than dry weather.

How do you motivate yourself to run when it gets dark and cold?
