Le sommeil (le roi) :<\/strong> Pendant le sommeil profond, l\u2019organisme s\u00e9cr\u00e8te de l\u2019hormone de croissance  &#8211;  le facteur le plus essentiel pour la r\u00e9paration musculaire. 7 \u00e0 9 heures de sommeil, chambre fra\u00eeche, aucun \u00e9cran 30 minutes avant de se coucher.<\/p>\n<p><strong>2. L\u2019alimentation (la reine) :<\/strong> Une prise de prot\u00e9ines dans les deux heures suivant l\u2019entra\u00eenement, ainsi qu\u2019un apport calorique global suffisant. Un d\u00e9ficit calorique chronique associ\u00e9 \u00e0 un entra\u00eenement intensif = garantie de blessure.<\/p>\n<p><strong>3. La r\u00e9cup\u00e9ration active :<\/strong> Cyclisme l\u00e9ger, marche, natation \u00e0 50 % de l\u2019intensit\u00e9 habituelle. Favorise la circulation sanguine et acc\u00e9l\u00e8re l\u2019\u00e9limination des d\u00e9chets m\u00e9taboliques.<\/p>\n<p><strong>4. Le <em>foam rolling<\/em> :<\/strong> 10 \u00e0 15 minutes de rouleau de massage fascial apr\u00e8s l\u2019entra\u00eenement r\u00e9duisent effectivement les courbatures musculaires. Rouler lentement, maintenir 30 secondes sur les zones douloureuses.<\/p>\n<p><strong>5. L\u2019exposition au froid :<\/strong> Douche froide (2 \u00e0 3 minutes) ou bain glac\u00e9 apr\u00e8s un entra\u00eenement intensif r\u00e9duisent les inflammations. \u00c0 \u00e9viter apr\u00e8s un entra\u00eenement de force  &#8211;  car l\u2019inflammation fait alors partie int\u00e9grante du processus d\u2019adaptation.<\/p>\n<\/p>\n<h2 style=\"line-height: 1.5;\">Reconna\u00eetre et \u00e9viter le surentra\u00eenement<\/h2>\n<p>Le surentra\u00eenement n\u2019est pas un signe de d\u00e9termination  &#8211;  c\u2019est un signe de mauvaise planification. Les signaux d\u2019alerte : pouls au repos le matin sup\u00e9rieur de 5 battements ou plus \u00e0 la normale, troubles du sommeil malgr\u00e9 une fatigue av\u00e9r\u00e9e, irritabilit\u00e9, baisse des performances sur une p\u00e9riode de 2 semaines ou plus, rhumes fr\u00e9quents.<\/p>\n<p>La solution : ins\u00e9rer des semaines de d\u00e9charge (<em>deload weeks<\/em>) tous les 4 \u00e0 6 semaines (une semaine avec 50 % du volume et de l\u2019intensit\u00e9 habituels). Augmenter progressivement le volume d\u2019entra\u00eenement (pas plus de 10 % par semaine). Et la r\u00e8gle la plus simple : si vous n\u2019avez aucune envie de vous entra\u00eener ET que votre corps est fatigu\u00e9  &#8211;  c\u2019est un jour de repos. La sauna am\u00e9liore la circulation sanguine et la d\u00e9tente ; le froid r\u00e9duit les inflammations aigu\u00ebs.
